I’m addressing mobility and issues with (excessive) spinal flexion together. More often than not, if your spine is flexing excessively with submaximal loads (i.e. this isn’t a scenario where your spine is flexing to mask a hip weakness), it’s due to a mobility issue.
난 이 글에서 가동성 문제와 과도한 척추 굴곡을 함께 다루려한다. 데드리프트를 수행하는데, 최대하(最大下)의 중량을 사용하였음에도 척추가 과도하게 굴곡되는 경우, 그것은 고관절의 충분치 못한 힘을 척추에서 보상하려 굴곡되는 것이 아니라 가동성의 문제로부터 야기된 것이다.

Before you can deadlift, you first need to get down to the bar, obviously. If you don’t have the required hip mobility to get down to the bar, you can make up for that limited range of motion by flexing your spine. 9 times out of 10, if you set up with your spine flexed, it’s probably going to remain flexed throughout the lift until you start approaching lockout. If you can improve your mobility so that you can set up in a good position to begin with, that often takes care of the problem.
데드리프트를 하기 위해서는 제일 처음으로 바벨을 향하여 내려가야 한다. 이때 바를 잡는데 필요한 고관절 가동성이 충족되지 못하면, 척추를 굴곡시킴으로써 고관절 가동성의 부족으로 제한된 rom을 보상할 수 있다. 그리고 이렇게 셋업자세에서부터 척추의 굴곡이 나타나면 일반적으로는 리프팅을 하는 내내 계속해서 구부러져 있다. 이러한 경우, 가동성을 개선하여 좋은 셋업 자세를 갖춘 채로 리프팅을 시작할 수 있다면 대개는 해결된다.
The other scenario that can cause spinal flexion issues (again, largely independent of load) is lack of motor control: You just don’t know how to keep your spine extended in the first place as soon as you start adding a bit of load.
또 다른 원인으로는 수행자의 운동제어(motor control) 능력의 결핍이다. 이것은 중량과는 별개의 것으로, 이러한 요인을 문제의 원인으로 가지고 있는 수행자의 경우, 아주 약간의 중량이 가해지는 것만으로도 척추가 굴곡되게 된다. 애초에 중량이 가해졌을 때 척추를 신전(figure.1)시키는 방법을 모르기 때문이다.

Both of these problems can be corrected with the same tools.
데드리프트에서 척추굴곡을 발생시키는 이러한 두 가지의 문제들은 모두 동일한 방법으로 해결할 수 있다.
1. Progressive Range Of Motion
1. rom(가동범위)의 점진적 증가.
If you don’t have the mobility to set up to pull from the floor without rounding your back, don’t pull from the floor right away. Similarly, if you have a hard time controlling your spine and pelvis as your torso angle steepens, don’t pull from the floor right away.
충분한 고관절 가동성이 확보되지 않았거나, 몸통의 각도가 증가(steepens)하면서 척추나 골반을 제어하는 것에 어려움을 느낀다면 바닥에 놓고 하는 땅데드는 하면 안 된다.
Start with rack pulls or block pulls from a height that does allow you to keep your spine extended throughout the lift. If you just have a slight mobility restriction, that may be rack pulls or block pulls with the bar starting at mid-shin. If you’re new to the lift and just don’t have a good feel for keeping your spine extended, that may be starting with rack pulls or block pulls from above the knee.
이 경우 먼저 척추의 신전을 유지시킬 수 있는 높이에서 랙풀이나 블럭풀을 수행하는 것이 좋다. 본인이 가진 가동성에 따라 높이는 조정되어질 수 있는데, 예를 들어서 본인이 땅데드를 하는 데에 필요한 가동성이 아주 약간 부족한 경우, 정강이의 중간 높이에서 랙풀 혹은 블록풀을 수행할 수 있다. 본인이 데드리프트를 처음 수행하고 척추를 신전하는 것이 어떤 느낌인지 잘 모르겠다면, 바의 높이를 무릎 위로 설정하여 수행하는 것이 좋다.
Session to session, simply try to increase range of motion. Small increases tend to work best. If you start with the bar just below your knee cap, try deadlifting with the bar starting an inch below your knee cap in your next session. If you don’t have blocks or pins at your gym that allow for such a small increment, standing on 10lb plates generally gets the job done.
세션이 진행됨에 따라 rom을 약간만 증가시키도록 한다(약간만 증가하는 것이 효과가 좋다). 예를 들어서 오늘 바를 무릎 높이에 놓고 랙풀(블럭풀)을 수행했다면, 다음 세션에서는 바벨의 높이를 오늘 한 높이보다 1인치(2.54cm) 정도 낮추어서 수행하는 것이다. 만약 네가 다니는 헬스장(혹은 파맆짐이나 크로스핏)에 1인치의 높이까지 조정할 수 있는 블록이나 핀이 없다면, 원판을 밝고 올라가는 것으로 해결할 수 있다.
If you can keep your spine extended with that slight increase in range of motion, that’s great. If not, simply go back to the prior bar height for another session and try a slightly longer ROM again the next time you deadlift.
이런 식으로 rom을 약간 증가하였을 때 증가된 rom에서 척추 신전을 유지한 채로 리프팅을 수행할 수 있는 것이 이상적이다만, 그렇지 않은 경우에는 이전 세션에서 설정한 높이로 되돌아가서 리프팅을 수행한 후, 오늘 하기로 설정되어있던 높이는 다음 세션에서 수행하도록 한다. 예를 들어서 이전 세션에서 40cm 높이의 랙풀을 성공적으로 수행하였고, 오늘은 37.5cm의 높이의 랙풀을 수행하려 한다. 그런데 잘 되지 않는다면, 오늘은 이전 세션에서 잘 소화하였던 40cm 높이의 랙풀을 수행하고 다음 세션에서 37.5cm 높이의 랙풀을 수행하는 것이다.
This will train your hips through a progressively longer range of motion to improve mobility and joint angle-specific strength. It will also gradually build awareness of your spinal/pelvic positioning through progressively more challenging ranges of motion to improve the general motor skill of keeping your spine extended under load.
이러한 방식의 훈련은 점진적으로 증가하는 rom을 통하여 가동성을 개선하고 관절의 각도에 따른 근력을 강화할 뿐만 아니라, 척추와 골반의 자세에 대한 인지를 강화하여 중량하에서 척추 신전을 유지하는 일반운동기술(general motor skill)을 향상시킨다.
You may be able to pull from the floor after 3-4 weeks, or it may take 3-4 months. Be patient, and just increase range of motion as your body allows.
땅데드를 무리없이 수행할 수 있기까지 짧으면 3~4주, 길면 3~4개월이 걸릴 수 있다. 인내심을 가지고 몸이 허락하는 선 안에서만 rom을 증가하여라. 부디 길게 봐라.
2. Romanian Deadlifts with a stretch and pause
2. 정지 RDL
In conjunction with progressive range of motion deadlifts, paused Romanian Deadlifts are another great tool for increasing positional awareness and improving hip mobility.
rom의 점진적 증가 훈련과 정지 RDL의 동시 수행은 자세에 대한 인지와 고관절 가동성을 향상시키는데 큰 도움이 된다.
Eccentric exercise is the gold standard for increasing range of motion. It tends to work even better than other commonly used methods such as stretching or foam rolling. With the RDL, you’re forced to control the eccentric portion of the lift, and you can really stretch your hamstrings under load to improve hip mobility in a manner specific to the deadlift.
원심성 운동은 rom을 증가시키는 황금 표준(gold standard: 김동진 (사)헐버트박사기념사업회 회장의 번역을 참고)이다. 심지어 rom의 증가를 목표로 두고 일반적으로 사용되어지는 스트레칭이나 폼롤링 등의 방법보다 더 효과적이다. RDL의 경우 수행자가 리프트의 원심 부분을 제어할 수 있는데, 중량하에서 햄스트링을 스트레칭하여 데드리프트 특이적 방식으로 고관절 가동성을 향상시킬 수 있다.
Do sets of 5-8 reps, taking 3-5 seconds for each eccentric, and pausing for 2-3 seconds at the bottom of each rep in a stretched position. Go down until you feel a stretch in your hamstrings (not an intense painful stretch, but just to the point of very slight discomfort), pause, and come back up while focusing on arching your back hard throughout the movement. Try to get a little deeper on each rep and each set, and from one session to the next.
세트 당 5~8개를 수행하고, 3~5초의 네거티브를 가진다. 리프트의 최하단에서는 햄스트링이 스트레칭이 되도록하며 2~3초 정도 정지한다. 내려갈 때는 햄스트링이 아플 때까지 내려가는 것은 좋지 않고, 약간의 불편감이 느껴질 때까지만 내려가서 정지한 뒤, 허리의 아치를 유지하는 것에 집중하며 올라오도록 한다. 개수, 세트, 세션이 진행됨에 따라 점점 더 많이 내려가도록 한다.
When you can do RDLs with the bar getting 2-3 inches from the floor, you’ll probably have adequate control and hip mobility to deadlift from the floor without your back rounding. All you’d need to do from that position is flex your knees a bit, and you’d be in your starting position for the deadlift.
바닥에서 2~3인치(5.08cm~7.62cm) 떨어진 높이까지 RDL을 수행할 수 있다면 등을 말지 않고 땅데드를 하는 데에 충분한 제어 능력과 고관절 가동성을 가지게 된 것이다. 이러한 전제를 가진 경우, 루마니안의 최하단에서 무릎을 약간 굽힌다면 데드리프트의 시작 자세가 된다.
The other two issues that frequently cause people’s backs to round when deadlifting relate to the setup. Spinal flexion is a lot more common for people who jerk the bar off the ground instead of pulling the slack out of the bar (or pulling tension into their body) before they break the bar off the ground, and for people who set up with the bar too far away from their shins.
데드리프트를 할 때 척추가 굴곡되는 것에 대한 다른 두 가지 이유는 셋업과 관련된 것이다. 보통 슬랙아웃을 하지 않고 바를 확 낚아채거나 바가 정강이에서 지나치게 멀리 떨어진 상태로 셋업을 하는 사람들에게 흔히 나타난다.
