What should I do about tight ankles?
내 발목이 너무 타이트 한 것 같은데 어떻게 해야하죠?
The first thing you should do is make sure your ankles are actually tight. There’s a simple test for that:
너가 해야 할 첫 번째 일은 너의 발목 가동성이 어느 정도인지 알아보는 것이다. 이를 알아보기 위한 간단한 테스트가 있다.
Place your toe against a wall, and rock forward, keeping your heel on the ground. If your knee can touch the wall, back your foot up by about half an inch and repeat. Keep going until you can’t get your knee to the wall without your heel coming off the ground.
발가락을 벽에 붙이고 무릎을 앞으로 밀어라. 만약 무릎이 벽에 닿을 수 있다면 발가락을 벽에서 0.5인치(1.27cm)씩 떨어뜨리면서 무릎이 벽에 닿을 수 없을 때까지 같은 행동을 반복해라.
If your toes are more than about 2 inches from the wall when you reach that point, you have enough ankle mobility. Most people who think they don’t have enough ankle mobility pass this test just fine. (As a note, I got this test from Quinn Henoch.)
이 테스트에서 너의 발가락이 벽에서 2인치(5.08cm) 이상 떨어진 채로 무릎이 벽에 닿을 수 있다면 너는 충분한 발목 가동성을 가지고 있다는 것이다. 예상과는 다르게 본인이 발목가동성에 문제가 있다고 생각하는 대부분의 사람들은 대게 이 테스트를 잘 통과한다.

만약 이 테스트를 통과했음에도 스쿼트 시 발목 가동성에 문제가 있는 것처럼 보인다면 너는 단순히 종아리 근육이 약한 것일 수 있다. 사두근과 고관절 신전근의 상대적인 근 활성도를 조사한 연구에서는 종아리 근육의 상대적인 근 활성도 또한 조사했는데 실제로 종아리 근육에 대한 요구도가 꽤나 높아질 수 있다는 것을 발견했다.
It’s entirely possible that your calves simply aren’t strong enough to allow your knees to track farther forward, because as your knees track farther forward, plantar flexor demands increase (generally as your knees track farther forward, center of pressure on your foot shifts forward a bit as well).
너의 종아리가 단순히 무릎이 더 앞으로 가는 것을 허락할 만큼 강하지 않은 경우 무릎이 앞으로 나가지 못해 마치 발목 가동성에 문제가 있는 것처럼 보일 수 있다. 왜냐하면 일반적으로 무릎이 앞으로 나아갈수록 무게중심도 미드풋에서 발가락 쪽으로 약간 이동하기 때문에 저측굴곡(plantar flexion)근의 요구도가 증가하기 때문이다.
How do you fix this? Calf training, of course.
이것을 고치기 위해선 종아리 훈련이 필수적이다.
What’s much more likely, however, is that it’s actually due to a quad strength issue. The further forward your knees track, the higher the demands on your quads are. As the weights increase, you’ll naturally shift more and more of the load to your hips, meaning your knees don’t track as far forward. This “looks” like poor ankle mobility.
하지만 종아리의 근력이 문제의 원인인 경우는 실제로는 드문 경우이고 보통 사두근의 근력이 문제의 원인인 경우가 많다. 무릎이 앞으로 많이 나간다는 것은 사두근의 개입을 높인다는 뜻이다. 하지만 중량이 증가함에 따라 자연스레 사두근에서 둔근으로 부하를 이동시키기 때문에 마치 발목이 많이 굽혀지지 않는 것처럼 보일 수 있다.
If it’s a strength issue, it’s hard to tease out whether the culprit is your quads or your calves, because the end result is the same: either your knees won’t track forward because doing so would increase plantar flexor demands too much, or your knees won’t track forward because doing so would increase knee extension demands too much.
어찌 되었든 이것이 근력의 문제라면 너는 이 문제의 원인이 사두근 때문인지 종아리 근육 때문인지 구분하기 어렵다. 원인이 어떤 것이든 최종적으로 발생하는 결과는 같기 때문이다.
If you have chicken legs, it’s probably quads. If you haven’t trained your calves in 3 years and you don’t do anything “athletic” (sprint, jump, etc.) that would indirectly train your calves, then it’s probably your calves. If you have chicken legs and you don’t train your calves, then add in more quad work and some direct calf training. Simple.
만약 너가 약한 다리(chicken legs)를 가지고 있다면 아마 문제의 원인은 사두근일 것이다. 반대로 너가 3년 내내 전력질주, 점프 등과 같이 종아리에 간접적으로라도 긍정적인 영향을 줄 수 있는 어떠한 운동도 하지 않았다면 문제의 원인은 종아리 근육일 것이다. “어, 나는 다리도 약하고 종아리 훈련도 안 했는데요?” 그럼 그냥 둘 다 해라.
If it is actually a mobility restriction, you can just get some weightlifting shoes with a raised heel. Problem solved.
"난 진짜 발목 가동성이 문제의 원인 것 같은데." 그럼 역도화 사라.
